You don't need a gym membership or a rack of equipment to start. This is the exact beginner week Vigorous Home members run: four short bodyweight sessions, two logged rest days and one mobility reset — all doable in your living room in under 25 minutes a day.
Your first week, day by day
Full body foundations
Day 1Bodyweight squats, incline chair push-ups, glute bridges, dead bugs. 3 rounds, rest 60s.
Logged rest + walk
Day 2Log the rest day, take a 20-minute walk and hit your water target.
Lower body
Day 3Split squats, wall sits, calf raises, hip hinges. 3 rounds, rest 60s.
Upper body + core
Day 4Knee push-ups, towel rows, superman holds, plank. 3 rounds, rest 60s.
Logged rest + stretch
Day 5Cat-cow, thread the needle, hamstring and hip openers. 8 minutes.
Low-impact cardio
Day 6Step touches, march in place, shuffles, knee raises. 4 rounds of 40s on / 20s off.
Mobility + reset
Day 7Full-body stretch flow, review your week, set next week's target.
How to run it properly
- Warm up for 3 minutes: march in place, arm circles, hip openers.
- Move slowly. Two seconds down, one second up beats rushing reps.
- Stop each set 2 reps before failure in week one — soreness is not the goal, consistency is.
- Add 1–2 reps per set each week instead of adding new exercises.
- Drink water through the session and eat protein within an hour after.
